Lentils: The Cheapest Protein in the Store, and the Two Reasons Americans Skip Them
Eighteen grams of protein and fifteen of fiber per cooked cup, for about forty cents. The barriers are gas and cooking time — both have mechanisms, and both are solvable. Here is the cost math and the adaptation science.
By the numbers, lentils should be everywhere in the American diet. One cooked cup delivers about 18 g of protein and 15 g of fiber for 230 calories and roughly forty cents. Nothing else in the store touches that combination — the fiber alone is more than half a day's target from one bowl. They are shelf-stable for years, need no soaking, and cook in twenty minutes.
And yet US per-capita pulse consumption is a fraction of what it is in the countries that built cuisines on them. The reasons are not nutritional. They are gas and time — two specific, mechanical objections with two specific, mechanical answers. This guide is mostly about those.

Prices vary by region and week; the ranking is what is stable. Lentils are cheap enough that the second-cheapest option costs roughly triple.
One honest qualification before this becomes a protein argument: lentil protein is not equivalent to animal protein gram for gram. Legumes are limiting in methionine, and their digestibility scores (DIAAS) run lower than dairy or eggs, so 18 g of lentil protein does slightly less muscle-building work than 18 g of whey. The classic fix is older than the science — pair legumes with grains (rice, bread, pasta) across the day and the amino acid profiles complement each other. You do not need to do it in the same meal; the body pools amino acids over hours.

Barrier one: the gas, and why it fades
This is the real reason lentils lose. The mechanism is specific: legumes contain oligosaccharides — chiefly raffinose and stachyose — that humans lack the enzyme (alpha-galactosidase) to break down. They pass to the colon intact, where bacteria ferment them and produce gas. This is not intolerance or damage. It is the fiber doing exactly what fiber does, in a gut that has not been asked to do it recently.
The part that matters: it adapts. Regular legume eaters report substantially less gas than newcomers, because the gut microbiome shifts toward populations that handle these substrates more efficiently and produce less gas per gram fermented. Studies tracking people who add beans daily find complaints declining sharply over the first two to three weeks. The mistake almost everyone makes is going from zero to a full bowl on day one, having a bad evening, and concluding they cannot eat legumes.

Ramp, do not leap
Start at a quarter cup cooked, daily, for a week. Then a half cup for a week. Then a full cup. The adaptation is driven by consistent exposure, not size — small and daily beats large and occasional, which is the pattern that keeps re-triggering the problem.

Rinse canned, discard soaking water for dried
A meaningful share of the oligosaccharides is water-soluble and leaches out. Draining and rinsing canned legumes thoroughly removes some (and cuts sodium ~40% besides). For dried beans that need soaking, soak and then discard the water rather than cooking in it. Lentils do not require soaking at all, which is part of why they are the easiest entry point.

Start with red lentils specifically
Red and yellow lentils are split and skinned, which means less insoluble fiber and noticeably easier digestion than whole brown, green or black lentils. They also cook in 15 minutes and collapse into a thick purée, so they disappear into soups and sauces. If legumes have gone badly for you before, this is the version to retry with.

The enzyme option, honestly
Over-the-counter alpha-galactosidase (sold as Beano and generics) supplies the enzyme humans lack, and trials show it genuinely reduces gas when taken with the first bite. It works. It is also a crutch that delays the adaptation — reasonable for a dinner party, not as a permanent strategy.

Barrier two: time (mostly imaginary)
Lentils inherited beans' reputation for requiring overnight soaking and an hour of simmering. They do not. Lentils have thin seed coats and small size, so they hydrate and cook without any pre-soak at all:

Ratio is roughly 3 cups liquid to 1 cup dry. Salt the water — the old advice to salt only at the end applies to dried beans with tough skins, not lentils.
One technique note worth having: acid firms legumes. Adding tomatoes, vinegar or lemon early keeps lentils intact almost indefinitely — useful for a salad, ruinous for dal. If you want them to break down, add acid only at the end.
The iron footnote
A cup of lentils carries about 37% of the daily iron value, which sounds excellent and is somewhat oversold. Plant iron is non-heme, absorbed at roughly 2–10% versus 15–35% for the heme iron in meat, and legumes contain phytates that inhibit it further. Two things reliably improve the yield: vitamin C eaten at the same meal can multiply non-heme absorption several-fold (a squeeze of lemon, tomatoes, peppers), and coffee or tea with the meal suppresses it — worth moving to an hour later if iron is a concern. This matters most for menstruating women and vegetarians, and hardly at all for everyone else.
Canned or dried: running the actual numbers
The dried-versus-canned argument usually gets settled on price, where dried wins by a wide margin — roughly $0.35 against $0.90 per 20 g of protein. But the honest comparison includes the things that are not money:

Canned lentils are harder to find than canned beans in most US stores — chickpeas and black beans are the usual stand-ins, and the same logic applies to them.
The verdict that survives contact with a real week: cook dried in batches, keep cans for the days the batch ran out. Lentils freeze well in flat portions, reheat from frozen in minutes, and a single 25-minute pot on a Sunday covers four or five meals. The people who end up eating legumes regularly are almost always doing this rather than deciding fresh each night.
Where to actually put them
- Half-and-half in ground meat dishes. Cooked brown lentils have a texture close enough to ground beef that replacing half the meat in tacos, bolognese or chili goes unnoticed — while cutting cost and saturated fat and adding fiber. This is the highest-success entry point for skeptical households.
- Red lentils as a thickener. A half cup dissolved into any soup adds body, 9 g of protein and no distinguishable flavor. Nobody has to know.
- Cold in salads. Green or black lentils hold shape, absorb vinaigrette well, and keep four days in the fridge — one of the few protein sources that improves after a night of marinating.
- Dal as the default weeknight pot. Red lentils, onion, garlic, ginger, turmeric, cumin, 20 minutes. It is the cheapest genuinely satisfying dinner in this entire series.
Common mistakes
- Starting with a full bowl. The gas is real, it is temporary, and the ramp is what gets you through it.
- Retrying with whole green lentils after a bad experience. Red lentils are split and skinned — meaningfully gentler.
- Cooking in the soaking water (for beans) or skipping the rinse (for cans). Both keep the oligosaccharides you were trying to remove.
- Adding acid early when you wanted purée. Tomatoes at the start guarantee lentils that never break down.
- Not salting the cooking water. Under-seasoned legumes taste like an obligation. Salt the pot, not the plate.
- Treating lentil protein as identical to whey. It is slightly lower quality; pair with grains across the day and stop worrying about it.
The evidence, and its unusual quality
Legumes occupy a rare position in nutrition science: the observational and interventional evidence points the same direction, which is not common. Cohort studies consistently associate regular legume intake with lower cardiovascular risk and better weight trajectories. More persuasively, randomized trials find measurable effects — pooled analyses of pulse-feeding trials report modest reductions in LDL cholesterol and in blood pressure, and trials substituting pulses into weight-loss diets find better satiety and adherence at matched calories.
The effect sizes are moderate, not dramatic — a few percent on LDL, a couple of mmHg on blood pressure — but they replicate, and the mechanism is unmysterious: soluble fiber does the same bile-acid trick described in our oatmeal guide, while the protein and low glycemic load do the rest. The Dietary Guidelines' habit of counting beans, peas and lentils in both the vegetable and protein groups is an odd bureaucratic artifact that happens to reflect something true about them.
The honest limitation: none of this is unique to lentils specifically. Chickpeas, black beans and split peas behave similarly. Lentils win on convenience — no soaking, twenty minutes — and that is a real advantage precisely because the health effect depends entirely on actually eating them regularly.
Who should adjust
Legumes are high-FODMAP and are restricted during a low-FODMAP elimination phase for IBS — canned-and-rinsed portions are often tolerated better than dried, and the reintroduction phase is where you find your own threshold. Anyone with a documented history of calcium-oxalate kidney stones should know lentils are moderate in oxalate. And for people managing gout, legumes are moderate-purine — but unlike organ meats and beer, plant purines have not shown a clear association with gout attacks in cohort studies, so this is a much softer caution than it is usually presented as.
